Swap the sides
Trade the fries, chips and bread basket for a plant, seven times.
What you need to do
Seven times this week, at any meal, swap a refined side for a plant: fries for a salad, chips for carrots and hummus, the bread basket for a vegetable side, white rice for beans and rice. Keep the main. Change the side.
Options that work
- Fries → side salad, roasted broccoli, or a baked potato with the skin
- Chips → carrots, snap peas, cucumber with hummus
- Bread basket → ask for it not to come, or one piece with olive oil
- White rice → half rice, half black beans
- Pasta → half pasta, half sautéed vegetables in the same sauce

Why this works
Refined sides are the densest calories on the plate and the least filling. Swapping them for water-rich food is how people eat less without feeling deprived [75]. Whole grains and vegetables carry the fiber most people are missing; adults average about 15 grams a day against a 25 to 38 gram target [59]. The new national guidelines tell Americans to 'significantly reduce' refined grains [62].
